Strength Training for Beginners: A Step-by-Step 12-Week Program
A progressive 12-week strength program for your beginner clients: foundational exercises, three blocks, loads, recovery and nutrition.

Why start with strength
Muscle-strengthening activity is recommended for all adults at least two days a week (WHO guidelines, 2020). For beginners, getting stronger makes daily tasks easier, prepares them for other activities and brings fast, measurable progress that keeps motivation high.
Use this program as a template: adapt it after an individual assessment (see how to create a personalised training program) and check there is no medical contraindication first.
The foundational exercises
- Squat (quads, glutes, core), starting with a goblet squat if needed
- Deadlift (posterior chain), first with dumbbells or a kettlebell
- Bench press (chest, triceps, shoulders), or incline push-ups
- Pull-ups or lat pulldown (back, biceps), assisted at first
- Overhead press (shoulders, triceps), with dumbbells to begin
Structure of the 12 weeks
Block 1: technique (weeks 1 to 4)
- 3 sessions a week (for example Monday, Wednesday, Friday)
- 3 sets of 10 reps with a moderate load, keeping several reps in reserve
- Technique first, not load
- 2 minutes of rest between sets
Block 2: building (weeks 5 to 8)
- 3 sessions a week
- 4 sets of 6 to 8 reps, around 70 to 75% of estimated max
- A small load increase each week if form stays clean
- 2 to 3 minutes of rest
Block 3: intensification (weeks 9 to 12)
- 3 sessions a week, possibly 4 for the most comfortable clients
- 5 sets of 4 to 6 reps, around 80 to 85% of estimated max
- Week 11: lighter week (about half the volume)
- Week 12: retests, preferably reps at a given load rather than a one-rep max for beginners

Recovery and nutrition
At least one day between sessions hitting the same muscles, regular protein intake through the day (figures in our macros guide), no marked calorie deficit during the program, and sleep checked at each review.
